Smoked Salmon, Avocado & Poached Egg Toast

This is a strong breakfast or lunch because it gives you protein, healthy fats, fiber, flavor, and actual satisfaction.

Serves: 1
Prep time: 10 minutes
Cook time: 4 minutes

Ingredients

  • 1 thick slice sourdough bread, toasted
  • 2 tbsp cream cheese, whipped ricotta, or thick Greek yogurt
  • ½ avocado, sliced or lightly mashed
  • 2 oz smoked salmon
  • 1 large egg
  • 1 tbsp thinly sliced red onion
  • 1 tsp capers
  • Fresh dill or microgreens
  • Cracked black pepper
  • Lemon zest or a squeeze of lemon juice, optional

Method

  1. Toast the sourdough until crisp around the edges.
  2. Spread the cream cheese, whipped ricotta, or Greek yogurt over the toast.
  3. Layer on avocado, smoked salmon, red onion, and capers.
  4. Poach the egg in gently simmering water for 3 to 4 minutes, until the white is set and the yolk is still soft.
  5. Place the egg on top of the toast.
  6. Finish with dill, microgreens, black pepper, and optional lemon.

Why It Fits MW&B

This fits Midlife Wellness & Beyond because it is built around real ingredients: eggs, salmon, avocado, herbs, and sourdough, instead of mystery bars pretending to be breakfast. The Dietary Guidelines for Americans describe a healthy dietary pattern as one built from nutrient-dense foods across food groups, including grains, protein foods, vegetables, fruits, dairy, and oils.

The egg and smoked salmon give this meal a solid protein base. Protein supports muscle maintenance, immunity, and physical function in older adults, which matters even more as we move through midlife and into our 60s.

The smoked salmon also brings seafood into the day. The American Heart Association recommends eating two servings of fish per week, especially fatty fish such as salmon, sardines, anchovies, herring, and mackerel because they are higher in omega-3 fatty acids.

The avocado adds mostly unsaturated fat and fiber. USDA SNAP-Ed lists one avocado at about 322 calories, 29 g fat, 17 g carbohydrates, 14 g fiber, and 4 g protein.

Estimated Nutrition Breakdown

This estimate assumes 1 thick sourdough slice, 2 tbsp cream cheese, ½ avocado, 2 oz smoked salmon, 1 large poached egg, red onion, capers, and herbs.

NutrientEstimated Amount
Calories~520–575 kcal
Protein~25–28 g
Carbohydrates~42–48 g
Fiber~6–8 g
Fat~28–34 g
Saturated fat~7–9 g
Sodium~850–1,100 mg

How the Estimate Was Built

One large egg provides about 72 calories, 6.3 g protein, 4.8 g fat, and 71 mg sodium.

Sourdough bread varies widely by brand and slice size, but one sourdough entry lists 244 calories per 100 g, with calories coming mostly from carbohydrates.

Cream cheese is calorie-dense, with one standard 100 g entry listing 350 calories, 34.4 g fat, 5.5 g carbohydrates, and 6.2 g protein.

Smoked salmon varies by brand, but a 2 oz smoked salmon entry lists 100 calories, 12 g protein, 6 g fat, and 500 mg sodium.

MW&B Notes

For more protein, add a second egg or use Greek yogurt instead of cream cheese.

For lower sodium, use lower-sodium smoked salmon, go easy on the capers, and skip added salt.

For more fiber, use whole-grain sourdough or serve it with berries or a side salad.

This is a beautiful breakfast or lunch because it is rich, colorful, satisfying, and balanced.
