Pan-Seared Sea Bass

with Burst Cherry Tomato, Garlic & Herb Sauce

This dish is clean, bright, and restaurant-worthy without requiring a culinary degree, a ring light, or having worked the last 20 years of your life in a seafood kitchen. The sea bass brings lean protein, the cherry tomatoes cook down into a naturally sweet sauce, and garlic, herbs, lemon, and olive oil give the whole dish bold flavor without needing cream, breading, or heavy butter.

This fits the Midlife Wellness & Beyond recipe profile because it uses real ingredients, includes meaningful protein, leads with plants, uses healthy fats, keeps added sugar out, and delivers flavor in a practical way for adults 45+. MW&B recipes are built around whole foods, protein, plants, healthy fats, practical nutrition, and meals people will actually want to eat again.

Serves: 4
Prep time: 10 minutes
Cook time: 20 minutes
Total time: 30 minutes

Ingredients

For the fish

  • 4 white fish fillets, about 5–6 oz each
    • cod, halibut, haddock, sea bass, grouper, or snapper
  • 1 tablespoon extra virgin olive oil
  • ½ teaspoon sea salt
  • ½ teaspoon black pepper
  • ½ teaspoon smoked paprika
  • ½ teaspoon garlic powder
  • 1 teaspoon lemon zest

For the burst tomato herb sauce

  • 1 tablespoon extra virgin olive oil
  • 1 small shallot, finely diced
  • 3 garlic cloves, minced
  • 3 cups cherry tomatoes, halved
  • ¼ cup low-sodium vegetable or chicken broth
  • 1 tablespoon fresh lemon juice
  • 1 teaspoon lemon zest
  • 1 teaspoon Dijon mustard
  • ½ teaspoon dried oregano
  • ¼ teaspoon crushed red pepper flakes, optional
  • 2 tablespoons fresh parsley, chopped
  • 1 tablespoon fresh basil, chopped
  • Sea salt and black pepper, to taste

Optional finish

  • Extra parsley or basil
  • Lemon wedges
  • A drizzle of extra virgin olive oil
  • Microgreens or fresh herbs for garnish (optional)

Method

  1. Season the fish.
Pat the fish dry with a paper towel. Season both sides with salt, pepper, smoked paprika, garlic powder, and lemon zest.
  2. Sear the fish.
Heat olive oil in a large skillet over medium-high heat. Add the fish and cook for 3–4 minutes per side, depending on thickness, until golden and just cooked through. Remove from the pan and set aside.
  3. Start the tomato sauce.
Reduce the heat to medium. Add olive oil, shallot, and garlic to the same pan. Cook for 1–2 minutes, stirring often.
  4. Burst the tomatoes.
Add the cherry tomatoes, oregano, red pepper flakes if using, salt, and black pepper. Cook for 6–8 minutes, stirring occasionally, until the tomatoes soften and begin to burst.
  5. Build the sauce.
Stir in broth, Dijon mustard, lemon juice, and lemon zest. Simmer for 2–3 minutes, gently pressing some of the tomatoes with the back of a spoon to create a saucy texture.
  6. Finish with herbs.
Stir in parsley and basil. Taste and adjust seasoning.
  7. Return the fish.
Place the fish back into the pan and spoon the tomato herb sauce around and over the fillets. Warm for 1–2 minutes.
  8. Serve.
Plate the fish over the tomato sauce and finish with extra herbs, lemon wedges, and a light drizzle of olive oil if desired.

MW&B Why This Fits

Real Food First:
This recipe uses fish, cherry tomatoes, garlic, shallots, lemon, herbs, olive oil, and simple seasonings.

Build and Keep Muscle:
White fish provides lean protein, which supports muscle maintenance, satiety, and recovery in midlife.

Plants Lead the Plate:
Cherry tomatoes, garlic, shallots, lemon, basil, and parsley add color, flavor, and plant-based nutrients.

Healthy Fats:
Extra virgin olive oil adds satisfying unsaturated fat and helps carry the garlic, herbs, and tomato flavor.

Steady Energy:
This dish is high in protein, low in added sugar, and light enough to pair with vegetables, beans, or whole grains.

Flavor Is Compliance:
Burst tomatoes, garlic, lemon, herbs, smoked paprika, and Dijon make this bright and savory without needing a heavy sauce.

Chef Mark’s Tip

Use a hot pan and dry fish for the best sear. Patting the fillets dry before seasoning helps create that golden crust. Remember moisture is the enemy of crispiness and browning.

MW&B Serving Suggestion

Serve this with:

  • Roasted broccoli or asparagus
  • Garlic spinach
  • Quinoa or farro
  • White beans with lemon and herbs
  • A simple arugula salad

For the strongest MW&B plate, serve the fish with white beans and roasted greens. That gives you lean protein, plants, fiber, and healthy fats all in one repeatable dish.
