Pan-Seared Cod with Lemon Herb Cream Sauce

over Garlic Spinach

This dish is clean, elegant, protein-rich, and comforting without being heavy. The cod gives you lean protein, the spinach brings color and nutrients, and the lemon herb sauce adds just enough richness to make the dish feel restaurant-worthy without drowning it in heavy cream.

This fits the Midlife Wellness & Beyond recipe profile because it uses real ingredients, includes meaningful protein, leads with plants, keeps added sugar out, and focuses on flavor, balance, and practical wellness for adults 45+. The MW&B recipe framework emphasizes whole foods, protein, plants, healthy fats, and flavor as the foundation of a recipe worth putting on the website.

Serves: 4
Prep time: 10 minutes
Cook time: 20 minutes
Total time: 30 minutes

Ingredients

For the fish

  • 4 white fish fillets, about 5–6 oz each
    • cod, halibut, haddock, sea bass, or snapper
  • 1 tablespoon extra virgin olive oil
  • ½ teaspoon sea salt
  • ½ teaspoon black pepper
  • ½ teaspoon smoked paprika
  • ½ teaspoon garlic powder
  • 1 teaspoon lemon zest

For the garlic spinach

  • 1 tablespoon extra virgin olive oil
  • 2 garlic cloves, thinly sliced
  • 8 cups fresh baby spinach
  • 1 tablespoon fresh lemon juice
  • Pinch of sea salt
  • Black pepper, to taste

For the lemon herb cream sauce

  • 1 tablespoon extra virgin olive oil
  • 1 small shallot, finely minced
  • 2 garlic cloves, minced
  • ½ cup low-sodium vegetable or chicken broth
  • ½ cup half-and-half or light cream
  • 1 tablespoon Dijon mustard
  • 2 tablespoons fresh lemon juice
  • 1 teaspoon lemon zest
  • 2 tablespoons fresh parsley, chopped
  • 1 tablespoon fresh chives, chopped
  • 1 tablespoon grated Parmesan cheese, optional
  • Black pepper, to taste

Method

  1. Season the fish.
Pat the fish dry with a paper towel. Season both sides with salt, black pepper, smoked paprika, garlic powder, and lemon zest.
  2. Sear the fish.
Heat olive oil in a large skillet over medium-high heat. Add the fish and cook for 3–4 minutes per side, depending on thickness, until golden on the outside and just cooked through. Remove from the pan and set aside.
  3. Cook the spinach.
In a separate skillet, heat olive oil over medium heat. Add sliced garlic and cook for 30 seconds. Add spinach and toss until wilted, about 2–3 minutes. Finish with lemon juice, salt, and black pepper. Set aside.
  4. Make the sauce.
In the fish pan, reduce heat to medium. Add olive oil, shallot, and garlic. Cook for 1–2 minutes until softened.
  5. Build the flavor.
Add broth and Dijon mustard, scraping up any browned bits from the bottom of the pan. Simmer for 2–3 minutes.
  6. Finish the sauce.
Stir in half-and-half or light cream, lemon juice, lemon zest, parsley, chives, and Parmesan if using. Simmer gently for 2–3 minutes until slightly thickened. Do not boil hard, as the sauce will curdle.
  7. Plate the dish.
Spoon the garlic spinach onto each plate. Place the fish on top and spoon the lemon herb cream sauce over the fish.

MW&B Why This Fits

Real Food First:
This recipe uses fish, spinach, garlic, lemon, herbs, olive oil, shallots, and simple seasonings.

Build and Keep Muscle:
White fish provides lean protein, which supports muscle maintenance and recovery in midlife.

Plants Lead the Plate:
Spinach adds volume, color, and fiber while keeping the dish light and nutrient-dense.

Healthy Fats:
Extra virgin olive oil adds flavor and unsaturated fat. The sauce uses a modest amount of half-and-half or light cream instead of becoming a heavy restaurant-style cream bath.

Steady Energy:
The combination of protein, greens, healthy fat, and low added sugar makes this dish satisfying without being overly heavy.

Flavor Is Compliance:
Lemon, garlic, Dijon, fresh herbs, and a silky sauce make this feel indulgent while still fitting the MW&B approach. Healthy food should taste good.

Chef Mark’s Tip

Pat the fish very dry before seasoning. Moisture on the surface prevents a good sear. A dry fillet, hot pan, and a little patience will give you that golden crust without breading.

MW&B Serving Suggestion

Serve this with:

  • Roasted asparagus or broccoli
  • A small portion of quinoa or farro
  • Roasted baby potatoes
  • White beans with lemon and herbs
  • A simple arugula salad

For the strongest MW&B plate, serve the fish and spinach with roasted vegetables and a small serving of quinoa or white beans. That gives you protein, plants, fiber, healthy fats, and enough comfort to keep dinner enjoyable and satisfying at the same time.
