This Mediterranean cod is light, bright, and full of real-food flavor without needing cream, breading, or a sauce that came from a jar with too many artificial additives. The cod gives you lean protein, the tomatoes break down into a naturally sweet pan sauce, and the olives, capers, garlic, parsley, and olive oil bring that salty, savory Mediterranean flavor.
This fits the Midlife Wellness & Beyond recipe framework because MW&B recipes should be built around whole or minimally processed ingredients, include a clear protein source, lead with plants, use healthy fats, and bring flavor through herbs, spices, citrus, texture, and real cooking technique.
Serves: 4

Cook time: 20 minutes
Total time: 30 minutes
Ingredients
For the cod
- 4 cod fillets, about 5–6 oz each
- 1 tablespoon extra virgin olive oil
- ½ teaspoon sea salt
- ½ teaspoon black pepper
- ½ teaspoon smoked paprika
- ½ teaspoon garlic powder
- 1 teaspoon lemon zest
For the tomato, olive and caper sauce
- 1 tablespoon extra virgin olive oil
- 3 garlic cloves, thinly sliced
- 3 cups cherry tomatoes, halved
- ½ cup crushed tomatoes or diced tomatoes
- ½ cup mixed olives, such as Kalamata and green olives
- 2 tablespoons capers, drained
- ¼ cup low-sodium vegetable broth or chicken broth
- 1 tablespoon fresh lemon juice
- 1 teaspoon Dijon mustard
- ½ teaspoon dried oregano
- ¼ teaspoon crushed red pepper flakes, optional
- 2 tablespoons fresh parsley, chopped
- Black pepper, to taste
Optional finish
- Extra parsley
- Lemon wedges
- A drizzle of extra virgin olive oil
- Fresh basil
- A few extra capers
Method
- Season the cod.
Pat the cod dry with a paper towel. Season both sides with olive oil, salt, pepper, smoked paprika, garlic powder, and lemon zest. - Start the sauce.
Heat olive oil in a large skillet over medium heat. Add the garlic and cook for 30 seconds, just until fragrant. Do not let it burn. - Add tomatoes.
Add the cherry tomatoes, crushed tomatoes, oregano, red pepper flakes if using, and black pepper. Cook for 6–8 minutes, stirring occasionally, until the cherry tomatoes soften and begin to burst. - Build the flavor.
Stir in the olives, capers, broth, Dijon mustard, and lemon juice. Simmer for 3–4 minutes, allowing the sauce to thicken slightly. - Cook the cod.
Nestle the cod fillets into the tomato sauce. Spoon a little sauce over the top. Cover and simmer gently for 8–10 minutes, depending on thickness, until the fish is opaque and flakes easily with a fork. - Finish with herbs.
Sprinkle with fresh parsley and taste the sauce. Adjust lemon, black pepper, or salt if needed, keeping in mind that olives and capers already bring plenty of salt. - Serve.
Spoon the tomato, olive, and caper sauce into shallow bowls and place the cod on top. Finish with extra parsley, lemon wedges, and a light drizzle of olive oil.

Chef Mark’s Tip
Cod is delicate, so simmer it gently rather than boiling it hard. A gentle simmer keeps the fish tender and flaky.
MW&B Serving Suggestion
Serve this with white beans, garlic spinach, roasted broccoli, farro, quinoa, or a simple arugula salad. For the strongest MW&B plate, pair the cod with lemony white beans and greens for extra fiber, plant variety, and staying power.
