Mediterranean Baked Fish

with Cherry Tomatoes, Olives, Rosemary & Olive Oil

This Mediterranean baked white fish is simple, colorful, and exactly the kind of meal that fits the Midlife Wellness & Beyond table. The fish brings lean protein, the cherry tomatoes soften into a light natural sauce, the olives add salty richness, and the rosemary, thyme, garlic, lemon, and olive oil give the dish big flavor without needing cream, breading, or some bottled sauce with twelve unpronounceable ingredients.

This fits the MW&B recipe profile because it is built around real ingredients, includes meaningful protein, leads with plants, uses healthy fats, keeps added sugar out, and delivers flavor in a practical way for adults 45+. The MW&B framework focuses on whole foods, protein, plants, healthy fats, practical nutrition, and meals that support strength, energy, and healthy aging.

Serves: 4
Prep time: 10 minutes
Cook time: 18–22 minutes
Total time: 30–35 minutes

Ingredients

For the fish

  • 4 white fish fillets, about 5–6 oz each
    • cod, halibut, sea bass, haddock, grouper, or snapper
  • 1 tablespoon extra virgin olive oil
  • ½ teaspoon sea salt
  • ½ teaspoon black pepper
  • ½ teaspoon smoked paprika
  • ½ teaspoon garlic powder
  • 1 teaspoon lemon zest

For the tomato olive mixture

  • 2 cups cherry tomatoes, mixed colors if possible
  • ¾ cup mixed olives, green and Kalamata
  • 3 garlic cloves, thinly sliced
  • 2 tablespoons extra virgin olive oil
  • 1 tablespoon fresh lemon juice
  • ¼ cup low-sodium vegetable or chicken broth
  • 1 teaspoon Dijon mustard
  • 1 teaspoon dried oregano
  • 2 sprigs fresh rosemary
  • 2 sprigs fresh thyme
  • ¼ teaspoon crushed red pepper flakes, optional
  • Black pepper, to taste

Optional finish

  • Fresh parsley, chopped
  • Extra lemon wedges
  • Small drizzle of extra virgin olive oil
  • Extra fresh rosemary or thyme

Method

  1. Preheat the oven.
    Preheat oven to 400°F.
  2. Prepare the tomato olive base.
In a baking dish, combine cherry tomatoes, olives, garlic, olive oil, lemon juice, broth, Dijon mustard, oregano, rosemary, thyme, red pepper flakes if using, and black pepper. Toss well.
  3. Season the fish.
Pat the fish dry with a paper towel. Season both sides with olive oil, salt, pepper, smoked paprika, garlic powder, and lemon zest.
  4. Nestle the fish into the dish.
Place the fish fillets into the tomato and olive mixture. Spoon a little of the pan mixture over the top of the fish.
  5. Bake.
Bake for 15-18 minutes, depending on the thickness of the fish, until the fish is opaque and flakes easily with a fork.
  6. Finish.
Remove the rosemary and thyme stems. Spoon the warm tomato olive juices over the fish.
  7. Serve.
Finish with chopped parsley, lemon wedges, and a light drizzle of olive oil if desired.

MW&B Why This Fits

Real Food First:
This dish uses white fish, cherry tomatoes, olives, garlic, lemon, herbs, olive oil, and simple seasonings. Nothing fake, powdered, or pretending to be Mediterranean because someone waved oregano near it.

Build and Keep Muscle:
White fish provides lean protein, which supports muscle maintenance, recovery, and satiety in midlife.

Plants Lead the Plate:
Cherry tomatoes, olives, garlic, lemon, rosemary, thyme, and parsley bring color, flavor, and plant-based nutrients.

Healthy Fats:
Extra virgin olive oil and olives add satisfying fats and help carry the herbs, garlic, and tomato flavor.

Steady Energy:
This meal is high in protein, low in added sugar, and light enough to pair with vegetables, beans, or whole grains.

Flavor Is Compliance:
Tomatoes, olives, garlic, lemon, rosemary, thyme, and smoked paprika create a bright, savory dish without needing heavy sauces or frying.

Nutrition will vary depending on the fish used, olive quantity, and how much salt is added. Olives bring flavor, but they also bring sodium like they packed for a long trip.

Chef Mark’s Tip

Pat the fish dry before seasoning and do not overbake it. White fish cooks quickly, and pulling it from the oven as soon as it flakes keeps it tender and moist. Overcooked fish is just expensive sadness with herbs.

MW&B Serving Suggestion

Serve this with:

  • Roasted asparagus or broccoli
  • Garlic spinach
  • Quinoa or farro
  • White beans with lemon and herbs
  • A simple arugula salad

For the strongest MW&B plate, serve the fish with white beans and roasted greens. That gives you lean protein, plants, fiber, healthy fats, and enough Mediterranean flavor to make dinner feel polished without becoming complicated.
